Whether you are trying to lose body fat, build lean muscle, or simply maintain your current physique, relying on a generic 2,000-calorie diet will rarely yield the results you want.

This calculator removes the guesswork by computing your Basal Metabolic Rate (BMR) and Total Daily Energy Expenditure (TDEE) to determine exactly how many calories your body burns in a day. It then breaks down those calories into macronutrients (macros)—Protein, Carbohydrates, and Fats—tailored to your specific goal and dietary preference. By hitting these customized daily targets, you can fuel your workouts properly and achieve your body composition goals faster and more safely.

How Does the Math Work?

Our calculator uses the Mifflin-St Jeor equation, which is widely considered by dietitians and sports nutritionists to be the most accurate predictive equation for modern adults. The math works in three distinct steps:

1. Calculating Basal Metabolic Rate (BMR)

Your BMR is the number of calories your body burns at rest just to keep your organs functioning (breathing, circulating blood). The formula accounts for your gender, age, height, and weight. Men typically have a higher BMR due to higher natural muscle mass, while BMR naturally decreases with age.

2. Calculating Total Daily Energy Expenditure (TDEE)

Once we have your BMR, we multiply it by an "Activity Multiplier" (ranging from 1.2 for sedentary individuals to 1.9 for elite athletes). This provides your TDEE, which is the total number of calories you burn on an average day. To lose weight, you must eat fewer calories than your TDEE (a deficit). To gain muscle, you must eat more (a surplus).

3. Splitting the Macronutrients

Finally, we divide your target calories into macros based on your chosen diet type (e.g., Balanced, Low Carb, High Protein). The math here is based on the caloric density of each macronutrient:

Her goal is to lose weight, so the calculator places her in a safe 20% caloric deficit, setting her daily target to 1,810 calories. Because she wants to preserve muscle while losing fat, she selects a "High Protein" split. Her daily macro targets are 135g of Protein, 181g of Carbs, and 60g of Fat. Is the Mifflin-St Jeor equation better than Harris-Benedict?

Yes. The Harris-Benedict equation was created in 1919 and tends to overestimate calorie needs by about 5-10% for the modern population. The Mifflin-St Jeor equation, developed in 1990, is the current gold standard recommended by the American Dietetic Association.

What happens if I eat too few calories?

Going into an extreme caloric deficit (eating below your BMR) can actually hinder your progress. Your body may adapt by slowing down your metabolism, leading to fatigue, muscle loss, and hormone imbalances. A moderate deficit of 15% to 20% is much more sustainable for long-term fat loss.

Do I have to track macros every single day?

While absolute precision gets the fastest results, many people find success by tracking strictly for a few weeks to learn portion sizes, and then transitioning to an "intuitive eating" approach. However, if you hit a plateau, tracking your macros accurately is the best way to course-correct.

Why are my protein targets so high?

High protein intake is essential whether you are cutting or bulking. When bulking, you need protein to synthesize new muscle tissue. When cutting, your body is prone to breaking down muscle for energy; a high protein intake (usually 0.8 to 1.0 grams per pound of body weight) protects your existing muscle mass.
